Nuts are the original superfood — calorie-dense, nutrient-rich, portable, and shelf-stable. But walk into a store and the options are overwhelming. Which nuts deliver the most value per handful?

The Nutrient Rankings (Per 100g)

Best for Vitamin E (Skin and Cell Protection)

1. Almonds (25.6mg) — 170% of daily value in just 100g. No other nut comes close.

Best for Omega-3 (Heart and Brain)

1. Walnuts (9.1g ALA) — The only tree nut with significant omega-3. Seven halves daily is enough.

Best for Iron (Energy and Blood Health)

1. Cashews (6.7mg) — Also the best nut source of zinc and copper.

Best for Magnesium (Sleep and Stress)

1. Almonds (270mg) — Followed closely by cashews (260mg).

Best for Protein

1. Almonds (21g) — Followed by pistachios (20g), then cashews (18g).

The Soaking Question

Soaking nuts overnight activates enzymes, reduces phytic acid (which blocks mineral absorption), and makes them easier to digest.

  • Almonds: Soak 8-12 hours. Peel the skin for easier digestion.
  • Cashews: Soak 2-4 hours only. They become too soft if over-soaked.
  • Walnuts: Soak 4-6 hours. Reduces bitterness from tannins.

Raw vs Roasted

  • Raw: Preserves heat-sensitive nutrients (Vitamin E, omega-3). Best for maximum nutrition.
  • Dry roasted: Enhances flavour with minimal nutrient loss. Acceptable trade-off.
  • Oil roasted: Adds unnecessary fats and often inflammatory vegetable oils. Avoid.
  • Salted: Adds 200-400mg sodium per serving. Choose unsalted.

Optimal Daily Portions

  • Almonds: 20-23 pieces (28g) — 164 calories
  • Walnuts: 7 halves (14g) — 93 calories
  • Cashews: 15-18 pieces (28g) — 157 calories
  • Mixed: 30-40g total (about one cupped palm) — optimal daily nut intake

A meta-analysis of 29 studies found that people who eat a handful of nuts daily have a 28% lower risk of heart disease and a 22% lower risk of premature death. One handful. Every day. That is the prescription.

Why This Matters
